Warm up:
- 4 x 50 m alternate free and drill
- 4 x 50 m alternate free and kick
- 4 x 25 m alternate easy and hard
Main Set:
- 3 x 100 m build on 2:00
- 800 m swim (rest 1:00)
- 600 m swim (rest 1:00)
- 400 m swim (rest 1:00)
- 200 m swim
Cool down:
- 3 x 100 m alternate free, back, and breast
Total Distance: 3100 m
